Day 5: Buh Bye Bat Wings

buh bye bat wingsWant toned, sexy arms that don’t flap when you wave…that look nice in a tank top? Today is all about the triceps and it’s time to say Buh Bye Bat Wings!

Woke up this morning very happy for arm day as that 2nd day onset muscle soreness has set in and my legs are tight even after lots of stretching. Who else loves arm day and is ready to show off those guns?

Don’t rush through these exercises. Take them slow and steady, make sure you are doing each move properly to get the most out of your workout, and really feel the burn in your arms! Still working with 2 sets of 10 for each of our arm exercises today.

Day 5 exercises: “How To” Videos

  • 50 Jumping Jacks
  • Tricep Overhead Extension – 2 sets of 10
  • Tricep Dips – 2 sets of 10
  • Tricep Swings – 2 sets of 10

Form 101: Arm Movements – Do you have good arm form and swing when you’re running? If not you’re leaving a lot of power and efficiency out of the mix…proper arm form and swing could mean the difference when you cross that finish line!

The arm swing is critically important for stabilizing the body when running. It is also an area where runners can often make major efficiency improvements. Watch this video (again) to make sure you’re getting the most power out of your arm movements.


Running Drill: Hamstring Extensions

Ready to add a new drill before your runs this week? Check out the hamstring extension and take a few minute before your ru to throw it in the mix. Screen Shot 2016-04-05 at 5.43.58 AM

Why: This drill increases mobility of the hamstring and gluteal muscle groups and enhances forward hip extension necessary for running fast with efficient form.

How: With an upright posture and straight legs, alternately flick one leg forward while reaching with the opposite hand to lightly tap the extended foot. Focus on form, not speed, as this will wind up being a variation of a slow-moving skipping drill. Do two to four reps of 10 extensions on each leg.


Speed Work: Throw in some speed work this week to bring those race times down and get a little bit faster!

First off, do not be scared by the phrase “speed workout.”  Speed is a relative term, by which I mean that one person’s “slow” pace might be another’s “fast” pace.  It’s all about pushing yourself beyond what is ‘comfortable’. Ok…here’s this weeks workout.

Warm-Up – 5:00 jog followed by your choice of Dynamic Movements (high knees, butt kicks, leg swings, sideways shuffles, skipping, etc)

Work-Out

  • 6 x 1/4 Mile Repeats at a pace that is :30 faster than your race pace.
  • 2:00 walking rest in between each one.

1/4 Mile is equivalent to 400 meters or one lap of a standard-sized track.  Here’s a few examples of where your interval times would range, depending on your mile time. Round up or down to the nearest mile if you’re in between.

  • If you run a 13:00/mile, you should run quarter mile repeats in 2:45
  • 12:00/mile – run the quarter mile repeats in 2:30
  • 11:00/mile – run the quarter mile repeats in 2:15
  • 10:00/mile – run the quarter mile repeats in 2:00
  • 9:00/mile – run the quarter mile repeats in 1:45
  • 8:00/mile – run the quarter mile repeats in 1:30
  • 7:00/mile – run the 1/4 mile repeats in 1:15

Cool-Down – 5:00-10:00 easy jog…you’ve earned it!

This workout will teach your body to move faster for longer periods of time, so hopefully come race day, you’ll be ready to shave a few seconds off each mile.

This workout isn’t meant to be easy…but if you are a run/walker like me…you already do intervals…just push yourself during those runs to go a little farther…and a little faster!

The speed work doesn’t have to be done today…but set aside 1 workout this week and do this instead of a regular run. Choose an area that is flat and just turn around and go the other way for each interval. Do your best and have fun with it!

Day 24: Back to Legs & Booty!

booty dayHey Core Crew! How is everyone feeling today? I bet we’ve got some sore arms and abs after the killer workouts I’ve seen this week!

Loved seeing all the speed work yesterday! Y’all really rocked it out and left everything on the pavement…or treadmill. 🙂

Ready to get back to the most important strength exercises for runners? You guessed it…it’s leg and booty day!

Day 24: 4 sets of 15

  • Squats
  • Donkey Kick + Fire Hydrant
  • Single Leg Deadlifts
  • Calf Raises (10X per each leg)
  • Plank – 1 min (3X)
  • Side Planks – 1 min (1X each side)
  • Calf Stretches
  • Pigeon Pose
  • Quad Stretch

You probably know how to do these properly but if you need a reminder here are the how to videos and of course if you’re running…PLEASE take time to go through the 7 Key Stretches for Runners!

If you don’t have stairs this will be a tough bonus but a great workout if you can find some.

Glute Bridges are similar to the bridge we do on Ab Day except instead of holding the bridge up for a certain amount of time go up and down 20 times slowly. Tighten those glutes and feel the burn!

*Side Note – I’m not a fan of lunges for runners so if you skip them…I’m cool with that!

Running Drills and Speed Work: I’ve seen lots of running  this week on our way through the Appalachians…and some great speed work yesterday!  I have a feeling there’s more killer speed sessions coming today. Click here to find out this week’s track workout and the running drills to add in before you run…and after your warm up. These drills will loosen you up and get you ready for that speed work!

Day 23: Summer is Coming!

worked out all winterWarmer weather is already here for some…and others are still getting snow…but either way…summer is coming faster that we know!

What are you doing to get ready for bikini weather? Are you working hard now…to feel good later?

We all want a toned tummy…but just as important for runners…is core strength and stability!

Runner’s World talks a lot about how important core work is for runners. In this article, they tell us… ‘A generation ago, you’d be hard-pressed to find elite runners paying attention to their abs. Today, it’s practically mandatory. Coaches drill the importance of core conditioning into our heads. We’re at it all the time.’ That’s because scientists and coaches now know that you can’t run your best without a strong core, the muscles in your abdominals, lower back, and glutes. They provide the stability, power, and endurance that runners need for powering up hills, sprinting to the finish, and maintaining efficient form mile after mile. Quality core work isn’t easy. But it doesn’t require more than 15 minutes a few times a week-an investment that will pay dividends on the road.”

Warmer weather coming…stronger core for enhanced performance…what other motivation do you need to get it done today?

Day 22: Can You Feel Your Arms?

Cant feel my arms“If running’s your thing, it can’t be your only thing if you want to be fit. That’s like saying you’re going to get all your nutrition from a single food.”

Your miles can burn off a burrito and clear your mind after a stressful day, but skipping strength and upper-body training can keep you from the sexy shoulders, strong arms, and overall healthy image you’re after…and it can keep you from running your fastest.

Our daily workouts will improve your strength…but by themselves they might not be strenuous enough where you won’t feel your arms. Throw in today’s bonus work and I bet you’ll be feeling it tomorrow!

Final 9 days of March are here and we are stepping it up again this week…Get through it and finish the month strong!

Day 21: Love Yourself Enough

Will you love yourself enough to make time to exercise today?

Monday is always a fresh chance to start the week off right and leg day is a quick workout so no excuses today! If you’re not running but still want to work up a sweat check out today’s bonus #KillerKardio workout and let us know how many rounds you were able to get done.

Lots of things to go over but it’s not all meant to be done today. I will refer back to today’s post and remind you to fit in the running drills, posture check, and speed work throughout the week.

Day 21 exercises:

  • Wall Sit – 1 Minute (3X)

Running Drills: Have you been trying out the weekly running drills? If not…why? They only take a few minutes but are fun and each drill has a purpose and will help you become a more efficient runner.

Slow Skipping:

Why: This drill helps develop calf and foot strength needed during the toe-off phase of the Screen Shot 2016-03-20 at 11.24.31 AMgait cycle while also stimulating neuromuscular timing for running with high cadence. It also accentuates the high-knee action of the lifted leg during a running stride.

How: Skip with a moderate leap off of one foot and return to the ground and immediately leap off the other foot, maintaining a compact arm swing as if you were running. This slow-action skipping drill should have a staccato rhythm. Do two or four 50-meter reps.

Lateral Bounding: 

Why: This drill develops lateral strength and agility necessary to stabilize the body and maintain single-leg balance during forward running motion. Specifically, this drill works the glutes, hip flexors, tensors, abductors and psoas muscles in ways that are otherwise neglected in forward running.

How: With an upright torso and level head, move laterally in one direction by alternately bounding with your legs spread and your legs together. You’ll probably need to swing your arms overhead in an opposite pattern to maintain balance. Do two to four 50-meter reps to the left and right, facing the same direction for each lateral movement.

Form Check: Running Posture 

Good posture helps runners move more efficiently, avoid injury, and have a positive mental outlook. Even the casual runner can benefit from a few key posture checks.

  1. Run tall
  2. Keep the torso stable, with the entire body facing forward
  3. Stay relaxed throughout the body

Working on these elements while you’re running will enhance your performance and help you avoid injury. The New York Road Runners site tells us:

  • Running tall will increase lung capacity, leading to increased endurance and a more powerful running stride. It will also help athletes properly position their center of gravity and maintain proper alignment, which will prevent injuries and allow for efficient running.
  • A general sense of relaxation can have a positive psychological effect on runners by promoting feelings of ease, comfort and control. It can also improve performance by saving the body’s supply of oxygen for the muscles needed for the running motion. Releasing tension also allows the joints increased range of motion for fuller, more fluid movements.

Speed Work: I want to challenge everyone to get a track workout in this week. If you don’t have a track…that’s ok..you can still do this workout. Go by mileage 1/4 mile intervals and make sure to take your rest breaks in-between sets.

Track workout –

  1. When setting out to do a track workout, warm up with a mile or two of easy jogging and then perform a set of four to six strides in order to get your fast-twitch muscle fibers ready to do some work.
  2. As for the workout itself, aim for two to three miles’ worth of intervals ranging from 1/4 mile (1 lap around track) to 1/2 mile (2 laps around track). Run them at your goal 5K race pace or even a few seconds per mile faster. For recovery, jog or walk for 2-4 minutes before starting the next interval.
  3. Cool down with a 1/2 slow job to bring your heart rate back down. Overall this should be a 4-5 mile run including warm up and cool down.

Day 7: What Do They Say About Monday?

Everyone pretty much killed week 1…but if you know you didn’t give it your all…time to regroup, recommit, and get to it! Will you struggle to make time for you or will you be strong and power through?

What do they say about Monday? NEVER SKIP A MONDAY WORKOUT! 🙂

I’m going to start adding bonus workouts and running drills this week. These extra workouts and drills are meant to get you moving more and improve your running efficiency…but don’t stress if you don’t get each one in today. I will refer to them all week so just do your best and keep being active!

Day 7 exercises: Legs – 3 sets of 10

  • Plank – :30
  • Wall Sit – :30 (3X)
  • Calf Raises
  • Sumo Squats
  • Plank – :30
  • Side Planks – :30 each side
  • Pigeon Pose all cardio challenge
  • Calf Stretches
  • Quad Stretch

Week 2 Bonus Workout:

All Cardio Challenge: This bonus workout can be done any day this week…or everyday this week…so fit it in when you can to get your heart rate up and burn some calories!

When you do fit it in make sure you post using #AllCardioChallenge so we know you went the extra mile! 🙂  One last thing ere…DON’T SKIP THE BURPEES! They are good for you…just try them! Keep your core tight and go slow until you have the form correct. Remember to watch the “how to” videos again if you need reminders on form for any of our exercises.

Running Drills:

We’ve talked about some running drills before, but this week we are going to start introducing two drills per week to get you familiar with them.  Going forward I will ask you to incorporate them into your routine 3-4 times a week. They can be done as warm ups or after your run to reinforce good running form when you’re fatigued.

These drills are for everyone! It doesn’t matter if you are a beginner runner or a veteran …we can all benefit from adding running drills into our weekly routine.

According to RunningCompetitor.com,

“If you want to improve as a runner, you’ve got to do more than just run. You’ve got to make time to do the extra stuff, too. Taking 20 minutes to do a handful of drills…can dramatically improve your running form and economy (or the ability to run fast efficiently) and increase your stride cadence and racing speed.

Each of the drills highlights one or more aspects of good running form and accentuates them through repetitive motion, which trains the body to become comfortable with that movement so it can be inserted into your typical running mechanics.”

Why: Butt kicks engage the hamstrings and accentuate the recovery portion of the running gait and improve leg turnover cadence.

How: Run in place with your thighs more or less locked in a neutral position and try to kick yourself in the glute with your heel on each stride. Focus on keeping he rest of your body still and simply flicking your lower leg backward. If you’re not making contact, you need to improve your dynamic range of motion. Do two or four reps of 15 kicks with each leg.

Why: Bounding increases foot, calf and hamstring muscle power and develops single-leg stance stability necessary to maintain fluid running form while fatigued.

How: On a flat or very slightly downhill slope, alternate thrusting into the air off one leg in an exaggerated skipping motion. The focus should be on a powerful leap into the air and a quick (but not super fast) cadence. Your arm motion should be synced to the opposite leg’s action, holding steady for the brief moment while you’re off the ground. Do three to four reps of 10 leaps on each leg.

Lots going on here…but don’t let it overwhelm you. The bonus workout and running drills can be incorporated throughout the week when you have time but I wanted to get them out early so you can plan ahead to fit them in.
